Better sleep doesn't start at bedtime. It starts in the first thirty minutes after you open your eyes.

For years, I treated sleep as something that happened at night. I'd read about sleep hygiene — no screens before bed, keep the room cool, don't drink coffee after 2pm — and I'd try to apply it, with mixed results. Some nights were fine. Others weren't. And I couldn't work out why.
What I was missing — what most of the advice I'd read was missing — was this: the quality of your sleep tonight is largely determined by what you do in the first hour after you wake up this morning.
That's not an exaggeration. It's biology. Your body runs on a 24-hour internal clock called the circadian rhythm, and that clock is set — reset, every single day — by the signals you send it in the morning. Get those signals right, and sleep becomes easier, deeper, and more consistent. Get them wrong, and you're fighting your own biology every night and wondering why.
These five things are grounded in neuroscience. They're also free, practical, and take less time than your morning coffee routine. Which, as you'll see, is part of the point.
TIP ONE
Wake up at the same time every day — including weekends
This is the one most people resist the most, and the one that makes the biggest difference. Your circadian rhythm is anchored not to when you go to bed, but to when you wake up. A consistent wake time is the single most powerful way to stabilise your body clock.
When you sleep in on weekends — even by an hour or two — you effectively give yourself a mild version of jet lag. Your body's timing systems shift, your melatonin release shifts with them, and by Sunday night you can't fall asleep at your usual time. By Monday morning you're exhausted. Most people call this the Monday feeling. It's actually self-induced circadian disruption.
The fix is straightforward, if not always easy. Pick a wake time that works for your life and commit to it seven days a week, within about thirty minutes. You don't have to be rigid about bedtime — your body will adjust that naturally once the wake anchor is consistent. Within a week or two, most people find they start feeling sleepy at the same time each evening.
If you're a shift worker or your schedule genuinely varies, aim for as much consistency as your situation allows. Even two or three days per week at the same time is better than none.
TIP TWO
Drink 500ml of water before anything else
You've just spent seven or eight hours without water. Your body is mildly dehydrated before you even get out of bed, and mild dehydration is enough to cloud cognitive function, elevate cortisol, and leave you reaching for caffeine before you actually need it.
Drinking 500ml of water — roughly two glasses — within the first few minutes of waking rehydrates your cells, supports kidney function, and helps clear adenosine, the compound that built up in your brain overnight and is responsible for that groggy, not-quite-awake feeling.
This is one of the simplest things you can do and one of the most consistently overlooked. Most of us walk straight to the kettle. Try walking to the tap first.
Room temperature water is absorbed slightly faster than cold. Keep a glass on your bedside table the night before if you know you won't remember in the morning.

TIP THREE
Get outside and look toward the light within 30 minutes of waking
Your eyes contain specialised cells called intrinsically photosensitive melanopsin ganglion cells. Their job is to detect light — specifically the low-angle, broad-spectrum light of early morning — and use it to set your body clock. When they receive that signal, they trigger a cascade of events: cortisol rises (which is what should make you feel alert and awake), melatonin production is suppressed for the day, and a timer is started. Roughly fourteen to sixteen hours after that morning light signal, your brain will begin releasing melatonin again and start the process of winding you down for sleep.
That timing is the key. Morning light tells your brain exactly when 'day' started, which allows it to calculate when 'night' should begin. Without that signal — if you go from a dark bedroom straight to an indoor office under artificial lighting — your brain never quite gets a clear read on the time, and your sleep-wake timing drifts.
WHY IT HAS TO BE OUTSIDE
On a bright day, outdoor light provides around 100,000 lux of light intensity. Indoor lighting provides roughly 100 to 500 lux. A window filters out many of the relevant wavelengths. Your eyes need real outdoor light — even on a cloudy day, which still provides 10,000 lux or more — to trigger the circadian signal properly. Five to ten minutes is enough on a clear day. Fifteen to twenty on overcast days.
You don't need to stare at the sun. You shouldn't stare directly at the sun. Simply go outside, face roughly toward it, and let the light reach your eyes naturally — without sunglasses, without looking through a window or windshield.
The hues you see at sunrise and in the early morning — the warm pinks, oranges, and yellows of low-angle light — are part of what makes this timing so effective. Morning light is unique. It's worth going outside for.
TIP: If you wake before sunrise, turn on bright artificial lights immediately to suppress melatonin, then get outside as soon as the sun is up. On overcast days, stay out a little longer — the signal is weaker but still reaches you.
TIP FOUR
Wait 90 to 120 minutes before your first coffee
When you sleep, your brain clears adenosine — the compound that accumulates during waking hours and causes drowsiness. By the time you wake up, adenosine levels are low and your brain's natural wakefulness systems are firing. Here's the problem: caffeine works by blocking adenosine receptors. When you drink coffee immediately on waking, you're blocking receptors that are already largely clear. You're not adding alertness so much as borrowing it from later.
About ninety minutes after waking, adenosine starts to build up again naturally. That's when caffeine is most effective — it blocks receptors that are actually filling up, rather than ones that are already clear. You get better alertness, it lasts longer, and — critically — you don't get the same mid-afternoon crash.
ON THE AFTERNOON CRASH
The 2–3pm energy slump most people experience is not inevitable. It's largely a consequence of early caffeine use. When you take caffeine in the first thirty to sixty minutes after waking, you suppress adenosine during the period your body would naturally clear it. By midday, the caffeine wears off and adenosine hits your receptors all at once. Waiting ninety to one hundred and twenty minutes sidesteps this entirely — or reduces it significantly.
Use the first ninety minutes for your water, your sunlight, light movement, and breakfast if you eat in the morning. Then have your coffee. Most people report that it works noticeably better — cleaner, more sustained, without the spike and crash — once they've tried this for a week.
TIP: Caffeine has a half-life of around five to six hours and a quarter-life of ten to twelve hours. A coffee at 2pm still has a measurable effect at midnight. Most sleep researchers suggest cutting caffeine by noon or 1pm if sleep quality is a concern.
TIP FIVE
Move your body — even briefly — within the first hour
You don't need a full workout. Ten minutes of walking, some light stretching, a short yoga flow, or even jumping on the spot for five minutes is enough to do something important: it raises your core body temperature.
Body temperature and the sleep-wake cycle are tightly coupled. Your temperature naturally rises through the morning and peaks in the early afternoon, then begins to drop in the evening — and that drop is one of the primary signals that tells your body it's time to sleep. Movement in the morning accelerates the morning rise, which means the evening drop, when it comes, is more pronounced and more effective as a sleep signal.
Morning movement also increases cortisol and adrenaline at the time of day when you actually want them elevated — which means you're less likely to reach for caffeine, more likely to feel genuinely alert, and more likely to sleep well that night when those levels have fallen back.
It doesn't have to be intense. A walk outside covers tips three and five simultaneously, which is part of why a morning walk is one of the most consistently evidence-backed things you can do for your overall health.
If you exercise in the morning, earlier is generally better for sleep. Intense exercise within two to three hours of bedtime can delay sleep onset by raising core temperature and cortisol at the wrong time of day.
Why morning matters more than bedtime
Most sleep advice focuses on the evening — screens, lighting, supplements, wind-down routines. And those things matter. But they work downstream of your morning. If your circadian rhythm is well-anchored, falling asleep in the evening becomes easy. If it isn't, no amount of lavender spray or blue-light glasses will fully compensate.
Think of it this way: your body clock is like a plant that needs sunlight at a consistent time each day to grow properly. You can tend to the soil, water it carefully, give it the right temperature at night — but if it doesn't get light at the right time, it struggles. The morning is where the root signal comes from.
These five things — consistent wake time, water before caffeine, morning light, delayed coffee, and brief movement — work as a system. You don't have to do all five perfectly from day one. Start with two. The wake time and the light exposure will make the most immediate difference for most people. Build from there.
